No single alternative is cheapest everywhere: compare local prices alongside serving size, protein on the label, preparation time, and how well a food fits your diet.
Affordable protein alternatives to eggs
Protein foods include both plant and animal options. MedlinePlus lists meat, poultry, seafood, beans and peas, processed soy products, nuts and nut butters, seeds, and eggs; MyHealthfinder also includes lentils and dairy foods. That range makes it possible to switch ingredients without building every meal around a single substitute.
Beans, lentils, peas, and chickpeas
Use canned legumes when convenience matters, or dried ones when their local price and cooking time suit you. Stir them into soups, salads, tacos, chili, curries, or grain bowls. Beans, lentils, and peas also add fiber, according to the National Heart, Lung, and Blood Institute. For canned products, look for low-sodium or no-salt-added options when available.
Soy foods
Tofu and tempeh can take the place of eggs as the main ingredient in a stir-fry, sandwich, or grain bowl. MedlinePlus gives a 3-ounce portion of tofu, seitan, or tempeh as an example of a protein-food serving. Check the specific product label for its protein amount, since products and serving sizes vary.

Dairy
Milk, plain yogurt, cottage cheese, and cheese can contribute protein as snacks or meal ingredients. Fortified soy beverages are an alternative to dairy milk. Choose unsweetened or lower-fat products if those options fit your needs and preferences.
Nuts, seeds, and nut or seed butters
Add these to oats, yogurt, salads, or snacks. They are convenient, but calorie-dense, so a modest topping or spread may work better than relying on them as a large, lean protein portion. USDA food-pattern guidance counts one tablespoon of nut or seed butter or ½ ounce of nuts or seeds as one ounce equivalent in the Protein Foods group; that is a food-pattern unit, not an assertion of equal protein grams or cost to an egg.

Poultry, seafood, and lean meat
Canned fish, poultry, and lean meat are other options if they suit your preferences and budget. Compare the price of the amount you will actually use, package protein information, and storage needs rather than assuming one category is always less expensive.

The evidence here does not establish a current national or local price winner. Prices vary by location, store, package size, and date, so a useful comparison starts with the items available to you. Check these factors before choosing:

- Cost: Compare unit prices, or calculate the cost of the portion you expect to eat. If comparing cost per gram of protein, use the protein amount and serving size on each specific package.
- Protein per serving: Nutrition Facts labels let you compare the actual products rather than relying on a generic food-category estimate.
- Preparation and storage: Canned, frozen, dried, and fresh foods can all be useful. Consider cooking time, storage life, and whether you are likely to use the full package.
- Other label details: For packaged foods, compare sodium and added sugar as well as protein.
- Dietary fit: Account for allergies, vegetarian or vegan preferences, and whether you tolerate dairy.
Use serving equivalents without mistaking them for equal nutrition
The USDA’s 2024 Food Pattern Modeling Report: Protein Foods uses one ounce equivalent as a way to count portions within the Protein Foods group. Its examples are approximately one ounce of lean meat, poultry, or seafood; one egg; ¼ cup cooked beans or tofu; one tablespoon of nut or seed butter; or ½ ounce of nuts or seeds. These portions are not interchangeable measures of protein grams, calories, or price. Use the equivalencies for food-pattern accounting, and package labels for product-specific nutrition comparisons.
Build protein into meals you already make
Instead of looking for one food to replace eggs at every meal, add a protein option to dishes you already buy or prepare. Associated Press reporting in 2024 quoted dietitian Jenna Braddock on adding nuts, whole-grain bread, or legumes to existing meals. The article reported these serving examples: ½ cup lentils has 9 grams of protein; peanuts have 8 grams per ¼ cup; and hemp hearts have about 3 grams per tablespoon. It also described tempeh as providing 18 grams in a manageable serving. Those figures are the article’s examples, not guarantees for every product or brand.

- Pair a protein ingredient with other foods you enjoy, rather than expecting one plant-based ingredient to do all the work. Braddock told the AP that getting all the needed protein from a single plant source can require a large quantity of food or calories.
Choose based on your budget, routine, and needs
A low-cost ingredient is only useful if it works for your meals and does not go to waste. A can of beans may suit a quick dinner; dried lentils may fit a meal-prep routine; yogurt or canned fish may be easier for a snack or lunch. Compare the options you can actually buy and prepare, and use the package label to assess protein in the portion you will eat.
Protein needs also vary. MedlinePlus states a general goal of 1.2 to 1.6 grams per kilogram per day for adults and children, but this is broad guidance, not an individualized prescription. If you have a medical condition or specific nutrition needs, ask a qualified health professional for advice tailored to you.
